A landmark Harvard study tracking over 123,000 people for 34 years identified five low-risk lifestyle factors: never smoking, maintaining a healthy BMI (18.5-24.9), exercising at least 30 minutes daily, moderate alcohol consumption, and eating a healthy diet. Adults who maintained all five at age 50 lived 14 years longer (women) and 12 years longer (men) than those with none.
Sleep wasn't in the original study (it wasn't measured) but subsequent research firmly establishes it as a sixth foundation. Social connection — now recognised by the US Surgeon General as a critical health factor — could be considered a seventh. Together, these basics determine 80%+ of your health trajectory.
The basics aren't exciting. Nobody gets social media followers for going to bed at 10pm. Supplement stacks and biohacking protocols feel sophisticated and proactive. Sleeping 8 hours feels passive. But the dose-response curves are clear: going from 5 hours of sleep to 7.5 hours provides more health benefit than any supplement stack in existence.
There's also a dangerous logic that says: 'I'll optimise later, once I have the basics down.' But the basics ARE the optimisation. Exercise alone provides benefits that no drug or supplement can match: improved insulin sensitivity, increased BDNF, enhanced mitochondrial function, reduced inflammation, better sleep, improved mood, and 20-30% reduced mortality risk. No supplement does all of that.
Get the foundations right FIRST: 7-9 hours of quality sleep, 150+ minutes of exercise per week (mix of Zone 2 and resistance training), a whole-food diet (mostly plants, adequate protein, minimal ultra-processed food), active stress management (breathwork, nature, social connection), and meaningful social relationships.
THEN — and only then — consider optimising: targeted supplements based on bloodwork (vitamin D, magnesium, omega-3 are the highest-value), sauna or cold exposure, specific dietary protocols, and tracking via wearables. The supplements and biohacks are the cherry on top, not the cake. If you're spending more time and money on supplements than on sleep, exercise, and food quality, your priorities are inverted. Master the boring basics, and you'll outlive most biohackers.
